- Mountain Pose · 50 seconds. Start standing. Set a gaze point.
- Standing Forward Fold · 40 seconds. Knees bent, belly toward the thighs.
- Halfway Lift · 30 seconds. Hands on shins or blocks.
- Plank Pose · 30 seconds. Step back. Knees can be down. Body in one line from head to knees.
- Cobra Pose · 30 seconds. Lower down, then lift the chest a little. Skip the lift and go to Downward Dog if this bothers the back.
- Downward-Facing Dog · 45 seconds. Hips up, knees bent.
- Low Lunge · 40 seconds. Right foot forward.
- Warrior I · 40 seconds. Right foot forward. Back heel down if it reaches. Arms can stay on the hips.
- Warrior II · 40 seconds. Open the hips and the arms. Right leg forward.
- Reverse Warrior · 30 seconds. Right leg forward. Back hand on the back leg, front arm up. Skip the side bend if the neck minds.
- Downward-Facing Dog · 30 seconds. Step back.
- Low Lunge · 40 seconds. Left foot forward.
- Warrior I · 40 seconds. Left side.
- Warrior II · 40 seconds. Left side, arms wide.
- Reverse Warrior · 30 seconds. Left side.
- Chair Pose · 40 seconds. Feet together. Sit back and stand once inside the time.
- Goddess Pose · 40 seconds. Feet wide, toes out, knees bend over the toes. Hands can rest on the thighs.
- Tree Pose · 35 seconds. Right foot down. Wall nearby.
- Tree Pose · 35 seconds. Left foot down.
- Triangle Pose · 35 seconds. Right leg forward. Bottom hand on a block or the shin.
- Triangle Pose · 35 seconds. Left leg forward.
- Bridge Pose · 45 seconds. Lie down. Small lift or a block under the hips.
- Supine Twist · 30 seconds. Right knee across.
- Supine Twist · 30 seconds. Left knee across.
- Child’s Pose · 50 seconds. One more fold.
- Corpse Pose · 270 seconds. Four and a half minutes. The morning can wait.

If a pose says to stay and your knee or your breath disagrees, come out early. Pausing the timer is part of using it correctly. You do not earn the practice by finishing a number.
Nothing in this routine is offered as a treatment. A short practice may help an ordinary stiff day, a loud afternoon, or the few minutes before sleep, depending on which routine you opened. It does not cure back pain, insomnia, anxiety, or an injury. If you are pregnant, hurt, or unsure whether a shape is appropriate, consult a doctor first.
