  3. Cow Pose · 40 seconds. Open the chest without throwing the head back.
  4. Sphinx Pose · 50 seconds. Elbows under shoulders. Pubic bone stays on the mat. Come out if the lower back pinches.
  5. Cobra Pose · 40 seconds. A lower lift than Sphinx. Elbows bent, shoulders away from the ears.
  6. Puppy Pose · 40 seconds. Hips back, arms forward, chest heavy.
  7. Downward-Facing Dog · 40 seconds. Bent knees. Think length in the spine more than straight legs.
  8. Mountain Pose · 40 seconds. Stand and let the arms hang. Imagine the crown and the tailbone both long.
  9. Standing Forward Fold · 40 seconds. Knees bent. Belly on the thighs if you can get there without rounding hard.
  10. Chair Pose · 40 seconds. A standing squat. Weight in the heels.
  11. Bridge Pose · 60 seconds. Lift a little. A block under the hips is a fine place to stay.
  12. Supine Twist · 50 seconds. Right knee across, shoulders heavy.
  13. Supine Twist · 50 seconds. Left knee across.
  14. Corpse Pose · 140 seconds. Knees bent if the lower back wants that. Stillness counts.

If a pose says to stay and your knee or your breath disagrees, come out early. Pausing the timer is part of using it correctly. You do not earn the practice by finishing a number.

Nothing in this routine is offered as a treatment. A short practice may help an ordinary stiff day, a loud afternoon, or the few minutes before sleep, depending on which routine you opened. It does not cure back pain, insomnia, anxiety, or an injury. If you are pregnant, hurt, or unsure whether a shape is appropriate, consult a doctor first.
